You film a set of squats and notice that the last two reps sit higher than the first. A training partner says, “Go deeper.” Before you chase another inch, ask what that extra depth will do for the set you are trying to perform.

Your best squat depth is the deepest range you can control for the job you are doing. For many lifters, that lands around parallel or a little below. A deeper rep can make sense for muscle growth, weightlifting, or a sport that needs it. It only helps when you can repeat it with steady feet, a controlled torso, and no worsening symptoms.

Two lifters can use different depths and both train well. Build, stance, bar position, shoes, mobility, and the target of the session all matter.

Choose a depth that fits the session

Parallel and deep describe the range

Parallel can describe a rep where your hip crease reaches about the height of the top of your knee. A deeper squat takes the hip lower. Watch lifters with different stances and proportions and you will see why one camera angle cannot settle every depth call.

Use the same depth for the work sets that matter. A hard set with five controlled reps below parallel tells you more than a video made for one dramatic bottom position.

Deeper work is one useful tool

A 10-week study of 17 men found greater glute and adductor growth from full squats than half squats, while quadriceps growth was similar between groups.1 If glutes and adductors are a priority, deeper controlled work can be worth practicing. The study was small and included men only, so it cannot pick a best depth for every lifter.

Another 10-week trial in trained men found that full-squat training carried across a broader range of tested squat depths. Parallel squats ranked second, while half squats had a narrower carryover.2 Strength follows the range you practice. That gives partial squats a place in a program, especially for a sport-specific task, but it does not make them a replacement for every full-range squat.

Why your bottom position may look different

Height alone does not decide squat depth. Long femurs can bring your torso farther forward in a back squat, but stance, bar placement, ankle range, and shoe choice can change the position you can control. A tall lifter may squat deep. A shorter lifter may need to stop sooner on a given day.

Bar placement matters, too. A front squat or high-bar back squat can let a lifter stay more upright, while a low-bar squat may suit a more forward torso angle. Find a position you can repeat. Stiff ankles or hips can limit a comfortable bottom position. In one observational study, ankle dorsiflexion and hip range were associated with squat depth, though the relationship differed between men and women.3 Treat that as a clue, not a diagnosis. You can test your ankle mobility or use this hip mobility reset when those areas feel like the limiting factor.

Weightlifting shoes can be a sensible setup when a raised heel helps you keep your whole foot on the floor. They change the position available at the ankle. They do not fix sharp pain, a rolling foot, or a load that is too heavy for the depth you picked.

Watch control, not one body position

Some lifters see their pelvis tuck under and their lower-back position change near the bottom of a squat. The gym term is “butt wink,” but the label does not diagnose an injury. A small position change without pain does not prove that you are damaging your back.

Pay attention when the change grows as the load rises, your feet lose pressure, your back hurts, or the bottom position feels unstable. Stop a little higher, lower the load, or choose a variation that gives you more control. Persistent pain, numbness, weakness, or symptoms that worsen between sessions deserve a clinical assessment.

Age does not automatically rule out a deeper squat, and a past knee issue does not make every deeper rep unsafe. Knee loading changes as you squat lower, but a force measurement cannot predict your injury risk on its own.4 Use the range that your knees tolerate and build it over time when you have a reason to do so. Competition depth is a rulebook question

Powerlifting depth uses a rulebook standard. Under the current International Powerlifting Federation rule, the top surface of the leg at the hip joint must go below the top of the knees.5 Other federations may use different language or judging standards.

Practice the standard for the meet you entered. Film a moderate working set from the side, compare the first and final rep, and ask a coach or experienced referee to check it before meet day. A shallow partial-rep personal record and a competition-depth personal record are different lifts. When you track them, use an estimated one-rep max for the same depth and variation.

A simple depth audit for your next leg session

  1. Choose a moderate load and a target depth that matches the table above.
  2. Film one set from the side. Compare your first and final rep for foot pressure, balance, and control.
  3. Change one variable next session: load, stance, heel height, variation, or target depth.

This is a coaching tool, not a medical screen. It gives you a clean way to learn whether you need more range, a lighter load, or a different setup.

The practical rule

Use the deepest squat that suits the job, stays controlled, and can be repeated. A deep squat can be a productive tool. A parallel squat can be a productive tool. Pick the range you can train with purpose, then make it stronger over time.
