How to Bench Press for Powerlifting: Complete Technique Guide

Master the competition bench press from setup to lockout. This complete technique guide covers arch, grip, leg drive, the diagonal bar path, pause timing, and fixes for the five most common bench press mistakes.

The Competition Bench Press

<p>The bench press is the second discipline in a powerlifting meet. The lift requires lowering the bar to the chest, pausing motionless on command, and pressing to full lockout. It is the lift where technique differences between powerlifting and general gym training are most pronounced.</p>

<h3>IPF Rules at a Glance</h3>
<ul>
<li><strong>Commands:</strong> After lowering the bar to the chest and achieving a motionless pause, the head judge calls 'Start'. The lifter then presses. At lockout the judge calls 'Rack'. Pressing before 'Start' or racking before 'Rack' are immediate red lights.</li>
<li><strong>The pause:</strong> The bar must be visibly motionless on the chest before the 'Start' command is given. There is no fixed pause duration - the judge determines when the bar is still.</li>
<li><strong>Foot position:</strong> Feet must be flat on the floor or on approved foot blocks. Lifting or moving the feet after the lift begins causes a red light. Toes may be raised if the heel remains on the floor.</li>
<li><strong>Butt contact:</strong> The buttocks must maintain contact with the bench throughout the lift. Lifting the hips off the bench is a red light.</li>
<li><strong>Head position:</strong> The head may be off the bench, but the upper back and buttocks must remain in contact.</li>
<li><strong>Grip width:</strong> The maximum legal grip is 81 cm between index fingers, marked on all competition bars by ring marks.</li>
<li><strong>Downward movement:</strong> Any downward movement after the press has begun results in a red light.</li>
</ul>

Setup: The Foundation of a Big Bench

<h3>Grip Width</h3>
<p>Most raw powerlifters grip at or near the 81 cm ring marks (maximum legal width). A wider grip shortens the range of motion and increases the contribution of the chest over the triceps. However, grip width must be matched to shoulder anatomy - a grip that is too wide creates shoulder impingement and injury risk. If you have pain at the shoulder joint with a wide grip, move in until it clears.</p>
<p>Place your ring fingers on the ring marks as a starting point. Adjust 1-2 cm in either direction based on comfort and strength feel.</p>

<h3>Arch</h3>
<p>Arching the lower back in the bench press is legal and strategic. The arch shortens the range of motion the bar must travel, engages the leg drive mechanism more effectively, and positions the chest to receive the bar at a better angle. There is no rule about the degree of arch permitted - only that the buttocks and upper back maintain contact with the bench.</p>
<p>To build your arch: lie on the bench, plant your feet flat, drive your hips up, pull your shoulder blades together and down the bench (think 'put your shoulder blades in your back pockets'), then lower your hips back down. The thoracic extension from shoulder retraction is the primary source of the arch - not lumbar hyperextension. Lifters with good thoracic mobility achieve a strong arch without excessive lumbar stress.</p>

<h3>Shoulder Blade Retraction and Depression</h3>
<p>This is the single most important setup cue in the bench press. Pinch your shoulder blades together (retraction) and pull them down toward your hips (depression). This creates a stable, rigid platform on the bench and positions the shoulders in a mechanically advantageous angle for pressing. Pressing without this setup creates an unstable shoulder joint and leaks power.</p>
<p>Test the setup: with your shoulder blades retracted and depressed, try to shrug your shoulders. If you can shrug easily, the setup is wrong. With proper retraction and depression, the shoulders feel locked in place.</p>

<h3>Leg Drive Setup</h3>
<p>Leg drive transfers force from the lower body through the arched torso into the bar. To set it up: after establishing your arch and shoulder position, drive your heels into the floor and try to push your body toward your head (up the bench). This creates tension throughout the entire posterior chain that amplifies pressing power.</p>
<p>There are two leg drive styles. The first uses a flat-footed position with feet tucked back toward the hips - this maximises the arch and posterior chain tension but requires good flexibility. The second uses feet further forward with the toes raised slightly - this is more stable and accessible for newer lifters.</p>

Descent: The Diagonal Bar Path

<h3>The Bar Path Is Not Straight Down</h3>
<p>The bar does not travel straight down to the sternum and straight back up. In an efficient bench press, the bar follows a slight diagonal path - touching the chest at the lower pec / xiphoid process area and pressing back up toward the face along a J-curve. This bar path follows the natural line of force for the shoulder joint and allows the most efficient use of the pectorals and anterior deltoids together.</p>
<p>Watch elite bench pressers from the side: the bar touches at the lower chest area and finishes above the upper chest or shoulder line. Pressing straight up from the touch point forces the shoulder into a compromised position at the top and shortens the effective use of leg drive.</p>

<h3>Elbow Angle</h3>
<p>Flaring the elbows to 90 degrees (perpendicular to the torso) maximises chest engagement but stresses the shoulder joint and increases the range of motion. Tucking the elbows tightly to the sides reduces shoulder stress but over-relies on the triceps. The optimal angle for most powerlifters is 45 to 60 degrees from the torso - enough tuck to protect the shoulders while keeping the chest and triceps engaged together.</p>
<p>The elbow angle should feel natural given your grip width and arch. If your elbows are flaring despite trying to tuck, your grip may be too narrow for your proportions.</p>

<h3>Touch Point</h3>
<p>The bar should touch the lower pec region - roughly where the chest meets the ribcage. Too high (across the upper chest or clavicle area) stresses the shoulder joint at the bottom. Too low (on the stomach) changes the press angle and reduces power. The arch naturally positions the chest to bring the touch point up, which shortens the range of motion without requiring an unnatural touch location.</p>
<p>Consistency of touch point matters as much as location. Practice until your touch point is the same every rep without thinking about it.</p>

The Press: From Chest to Lockout

<h3>Initiating the Press</h3>
<p>On the 'Start' command, press explosively. Do not relax into the pause - maintain full tension throughout so that the press begins from a coiled, loaded position rather than a dead stop.</p>
<p>Drive the bar off the chest with maximum intent. The first 5 cm off the chest is where most bench presses are lost. A slow start allows gravity to win. Think 'explode' from the pause.</p>

<h3>Maintaining Leg Drive Through the Press</h3>
<p>Leg drive should increase as the bar rises, not fade. Many lifters set up leg drive but stop driving once the press begins. Actively push your feet into the floor throughout the entire concentric phase - this transfers energy through the arch into the press and helps maintain shoulder position.</p>

<h3>Lockout</h3>
<p>The lift is not complete until the elbows are fully locked. Soft elbows at the top are a common cause of red lights, especially when fatigue sets in on heavy third attempts. Cue 'lock it out' or 'full extension' at the top. Tricep training (close-grip bench, board presses, overhead tricep work) directly addresses lockout weakness.</p>

An automatic red light. Often caused by anticipating the command or having inconsistent pause timing in training.<br>

Pressing the bar toward the face (rather than following the diagonal path back) strains the shoulder and reduces power at lockout.<br>
<em>Fix:</em> Cue 'press toward the rack' on the way up. Video from the side to confirm your bar path. Board presses to lockout can reinforce the correct finish position.

<strong>Heels coming off the floor</strong><br>
An immediate red light. Usually caused by an over-aggressive setup with feet too far back and insufficient hip flexibility.<br>
<em>Fix:</em> Adjust foot position so that heels stay flat with your current flexibility. Do not force a foot position you cannot maintain. Calf and hip flexor stretching will open up the ability to tuck feet further over time.

Elbows flare to near 90 degrees at the bottom, stressing the shoulder joint and increasing injury risk.<br>
<em>Fix:</em> Actively cue 'elbows in' during the descent. Widen the grip slightly if tucking causes the wrists to bend. Use a slingshot or shoulder saver temporarily to train the correct motor pattern without shoulder discomfort.

Programming the Bench Press for Powerlifting

<p>The bench press responds well to high frequency. Unlike the squat and deadlift, the bench press places relatively low demand on the central nervous system at moderate loads, meaning most lifters recover quickly enough to bench two to four times per week. Higher frequency means more total practice of the competition movement, which accelerates both technique and strength development.</p>

<h3>Frequency and Variation</h3>
<ul>
<li><strong>2x per week:</strong> Adequate for most intermediate lifters. One heavy competition-style session (paused, legal grip) and one lighter variation session (close-grip, pause variations, or higher reps).</li>
<li><strong>3x per week:</strong> Common among dedicated powerlifters. One heavy day, one medium day focused on volume, one technique day with paused variations or board work.</li>
<li><strong>4x per week:</strong> Used by advanced lifters during accumulation blocks. Requires careful management of shoulder health and overall fatigue.</li>
</ul>
<p>Every bench session for a competing powerlifter should include competition-paused bench press. Training touch-and-go exclusively and switching to paused only near a meet is a common mistake - the paused bench is a different motor pattern and must be practised year-round.</p>

<h3>Key Accessory Exercises for the Bench Press</h3>
<ul>
<li><strong>Close-grip bench press:</strong> Narrows grip by 3-5 cm, increases tricep demand. Directly addresses lockout weakness. Use for 3-4 sets of 4-6 reps at 70-80% of competition bench.</li>
<li><strong>Paused bench variations:</strong> 2-count pause, 3-count pause, or paused-at-the-chest-plus-paused-at-lockout. Each variation forces you to stay tight and press from a dead stop, building the strength and patience that heavy competition benches demand.</li>
<li><strong>Board press (2-board, 3-board):</strong> Reduces range of motion to train the lockout position specifically. Allows supra-maximal loading above the sticking point to build top-end tricep strength. Particularly useful if your sticking point is mid-range or at lockout.</li>
<li><strong>Incline dumbbell press:</strong> Builds anterior deltoid and upper pec strength with a different angle of stress, reducing cumulative fatigue on the shoulder joint from repeated flat pressing. Use for 3-4 sets of 8-15 reps.</li>
<li><strong>Overhead press (seated or standing):</strong> Develops anterior deltoid and tricep strength and keeps the shoulder healthy through a full range of overhead motion that flat pressing does not provide.</li>
<li><strong>Tricep pushdowns and overhead tricep extensions:</strong> High-rep tricep isolation work builds the muscle mass and endurance that supports heavy pressing. Use at the end of bench sessions: 3-4 sets of 12-20 reps.</li>
<li><strong>Face pulls and band pull-aparts:</strong> Strengthen the rear deltoids and external rotators, which are chronically underdeveloped in lifters who press frequently. Critical for long-term shoulder health. Include daily or at the start of every bench session.</li>
</ul>

<h3>Shoulder Health and Longevity</h3>
<p>The bench press is the lift most associated with shoulder injuries in powerlifting. Most injuries are preventable with attention to setup (shoulder retraction and depression every single rep), appropriate programming (not maxing out every session), and a consistent rear-delt and rotator-cuff maintenance routine.</p>
<p>If you experience sharp pain in the shoulder joint at the bottom of the bench, check your grip width (too wide) and elbow angle (too flared) first. Most bench-related shoulder pain resolves when the grip is moved slightly inward and the elbows are tucked to 45-50 degrees. If pain persists, reduce load and address mobility before pushing intensity.</p>

<h3>Peaking for Competition</h3>
<p>Follow the same peaking logic as the squat: reduce volume, increase intensity in the 4-6 weeks before a meet. In the final week, one or two light sessions of paused bench at 60-70% keeps the motor pattern fresh without adding fatigue. Avoid heavy singles closer than 10-14 days out.</p>
