How to Deadlift for Powerlifting: Complete Technique Guide

Master the conventional and sumo deadlift for powerlifting competition. This complete technique guide covers setup, the pull sequence, lockout, choosing your stance, and the five most common deadlift mistakes with targeted fixes.

The Competition Deadlift

<p>The deadlift is the final and typically heaviest discipline in a powerlifting meet. It is the simplest of the three lifts in terms of equipment and commands, but demands precise technique to move maximal weight safely and to satisfy the judging criteria.</p>

<h3>IPF Rules at a Glance</h3>
<ul>
<li><strong>Start position:</strong> The bar begins on the platform. The lifter takes their grip and stance, then pulls without any signal - the deadlift has no 'start' command, only a 'Down' command at lockout.</li>
<li><strong>Lockout:</strong> The lift is complete when the lifter stands erect with knees and hips fully locked and shoulders back. The judge then gives the 'Down' command and the lifter lowers the bar under control.</li>
<li><strong>Down command:</strong> The bar must not be released or dropped until the 'Down' command is given. Dropping the bar early causes a red light.</li>
<li><strong>No hitching:</strong> The bar must not rest on the thighs at any point in the ascent. It may slide up the thighs, but the legs cannot be used as a shelf to rest and re-grip.</li>
<li><strong>No downward movement:</strong> Once the bar begins moving upward, it must not move downward. Any oscillation or re-bend of the knees on the way up causes a red light.</li>
<li><strong>Both stances legal:</strong> Both conventional and sumo stances are legal in all major federations including the IPF. The choice is entirely the athlete's.</li>
</ul>

Conventional vs Sumo: Choosing Your Stance

<p>Both stances are legitimate at the elite level. The choice should be based on anatomy, leverages, and individual strength - not dogma about which is 'easier' or 'cheating'. World records have been set with both stances.</p>

<h3>Conventional Deadlift</h3>
<p>The feet are roughly hip-width apart with toes pointing forward or slightly out. Hands grip the bar just outside the legs. The pull is dominated by the posterior chain - spinal erectors, glutes, and hamstrings - with significant quad contribution off the floor.</p>
<p><strong>Suits conventional:</strong> Lifters with long torsos relative to legs, strong lower backs, long arms (reduces the distance the bar must travel), and good hip hinge patterns. Most novice lifters default to conventional because it requires less hip mobility and the setup is more intuitive.</p>

<h3>Sumo Deadlift</h3>
<p>The feet are placed wide, often near the collars, with toes turned out significantly (30 to 60 degrees). Hands grip the bar inside the legs in a narrow grip. The wide stance reduces the vertical distance the bar must travel and shifts the work toward the hips, glutes, and adductors with less demand on the lower back.</p>
<p><strong>Suits sumo:</strong> Lifters with wider hips, shorter torsos, good hip external rotation, and strong adductors. Sumo requires more specific hip mobility - lifters who are tight through the hips often find sumo uncomfortable until mobility improves.</p>

<h3>How to Test Which Suits You</h3>
<p>Pull with both stances at moderate weight (60-70% of your estimated max) and assess: which feels more natural at the bottom, which allows a more vertical back angle, and which produces a cleaner lockout. Some lifters pull conventional in training and switch to sumo for competition, or vice versa. If in doubt, build a foundation with conventional first, then experiment with sumo once you have reliable technique.</p>

Conventional Setup

<h3>Foot Position</h3>
<p>Stand with feet hip-width apart (roughly fist-width between heels). Toes can point straight forward or turn out slightly - 5 to 15 degrees is typical for conventional. Position the bar over the mid-foot, approximately 2-3 cm from the shins. This is the mechanically optimal starting position - the bar should travel straight up over mid-foot throughout the lift.</p>

<h3>Grip</h3>
<p>Two grip options are common. A <strong>double overhand grip</strong> is the strongest starting position and should be used for all sub-maximal work to build grip strength. A <strong>mixed grip</strong> (one hand supinated) is used on heavier attempts to prevent the bar from rolling out of the hands. Alternate which hand is supinated across training sessions to avoid muscular imbalances. Hook grip (thumb under fingers) is the elite-level alternative that eliminates imbalances entirely but requires a painful adaptation period of several weeks.</p>
<p>Grip the bar as low in the palm as possible to maximise grip security and keep the bar close to the wrist joint.</p>

<h3>Hip Height and Back Angle</h3>
<p>Hip height at setup is one of the most debated topics in deadlift technique. The correct answer is individual: the hips should be positioned so that when you begin the pull, the bar travels straight up. If your hips are too high, the first movement will be a Romanian deadlift that shifts your hips further back and is inefficient. If your hips are too low (squat-style), the hips will rise before the bar does, which is also inefficient.</p>
<p>A practical cue: hinge at the hips, take your grip, then push the floor away. This naturally places the hips at the correct height for your proportions. The back angle should be as upright as your proportions allow - longer femurs force a more inclined back angle, which is fine.</p>

<h3>Lat Engagement</h3>
<p>Before every pull, engage the lats by thinking 'protect your armpits' or 'bend the bar around your legs'. This creates tension in the lats that keeps the bar close to the body during the pull, prevents the bar from swinging forward, and protects the lower back. A bar that drifts away from the body creates a longer moment arm and dramatically increases lower back stress.</p>

Sumo Setup

<h3>Stance Width and Toe Angle</h3>
<p>Sumo stance width varies enormously between lifters. A starting point is to place the feet so that when you descend, your shins are vertical and your knees track over your toes at the bottom. Extremely wide stances (feet near the collars) reduce range of motion further but require exceptional hip mobility to achieve a good bottom position. Start with a moderate sumo stance - roughly 1.5 to 2 times shoulder width - and widen progressively as hip mobility improves.</p>
<p>Toe angle should match the knee tracking direction. If your toes are at 45 degrees, your knees must also track at 45 degrees. Knees caving in while pulling sumo leaks power and is a red flag for adductor overload.</p>

<h3>Grip</h3>
<p>The grip is inside the legs, typically shoulder-width or slightly narrower. This is narrower than most people expect. The narrower grip allows the arms to hang straight down from the shoulders, keeping the bar path vertical. Mixed grip and hook grip follow the same logic as conventional.</p>

<h3>Hip Position and Torso Angle</h3>
<p>In sumo, the hips start closer to the bar than in conventional. Think of the starting position as a leg press - you are pushing the floor away with both legs rather than hinging the hips backward. The torso should be as upright as possible. Lifters with very wide stances can achieve near-vertical torso angles; moderate sumo stances will have a slight forward lean.</p>
<p>The setup cue for sumo is 'push your knees out and sit into it' to find the bottom position before the pull begins. Once you have tension through the hips and lats, initiate the pull.</p>

The Pull: Bracing, Slack, and Lockout

<h3>Bracing</h3>
<p>Identical to the squat: take a full breath into the belly, brace the entire trunk, and initiate the pull from a fully pressurised position. Do not start the pull before bracing - a relaxed trunk under a heavy deadlift is where lower back injuries happen. Brace before gripping, or brace immediately after taking your grip before any upward movement.</p>

<h3>Pulling the Slack Out</h3>
<p>A competition barbell loaded with plates will flex before the plates leave the floor - this is called slack in the bar. If you rip the bar off the floor without pulling the slack out first, the jerking motion transfers sudden force to the lower back and is less efficient than a smooth pull.</p>
<p>To pull the slack out: after taking your grip and bracing, apply gradual tension to the bar until you feel it tighten. You will hear and feel a slight 'click' as the bar straightens and the plates just barely leave or lift against the floor. From this loaded position, transition smoothly into the full pull. This takes practice to feel but becomes natural quickly.</p>
<p>Do not confuse pulling the slack out with a soft start or a stall - the whole sequence from beginning tension to the plates leaving the floor should take less than 1-2 seconds.</p>

<h3>Leg Drive Phase</h3>
<p>The initial pull from the floor to just below the knee is primarily a leg-press motion. Think of pushing the floor away rather than pulling the bar up. This activates the quads to drive the hips up and the bar off the floor. Many lifters mentally separate the deadlift into 'leg press off the floor' and 'hip hinge to lockout' - this is a useful model.</p>
<p>Keep the bar in contact with or very close to the shins during this phase. Wearing long socks protects the shins from bar drag and is standard practice in competition.</p>

<h3>Lockout</h3>
<p>As the bar passes the knee, the movement transitions from a leg press to a hip hinge. Drive the hips forward and squeeze the glutes to complete the lockout. The cue 'hips through' or 'stand tall' at the top ensures full hip extension. Shoulders should be back at lockout - a forward lean with the shoulders ahead of the hips is a red light.</p>
<p>After the judge gives the 'Down' command, lower the bar under control. You do not need to slowly lower the bar, but you must not drop it. A controlled eccentric also protects the lower back from the sudden load release of a dropped bar.</p>

5 Most Common Deadlift Mistakes and How to Fix Them

<ol>
<li>
<strong>Jerking the bar off the floor</strong><br>
Pulling explosively without pulling the slack out first creates a violent jerk that is hard on the lower back and often causes technique breakdown.<br>
<em>Fix:</em> Practise pulling the slack out as a deliberate, separate phase before every pull. Deficit deadlifts from a 2-4 cm deficit exaggerate the bottom position and reinforce controlled initiation.

<strong>Bar drifting forward</strong><br>
The bar moves away from the body during the pull, creating a longer moment arm and dramatically increasing lower back load.<br>
<em>Fix:</em> Engage the lats before pulling. Cue 'drag the bar up your legs'. Deficit deadlifts and Romanian deadlifts reinforce keeping the bar close to the centre of mass.

<strong>Hips rising before the bar (stiff-leg pattern)</strong><br>
The hips shoot up immediately, converting the pull into a stiff-leg deadlift from the bottom. The bar moves slowly until it reaches the hips.<br>
<em>Fix:</em> The fix is more leg drive off the floor. Paused deadlifts (pause just below the knee) and speed deadlifts at 60% with focus on leg drive reinforce correct sequencing. The hip height at setup may also be too low - re-check setup.

<strong>Rounded lower back</strong><br>
Excessive lumbar flexion throughout the lift, especially at setup and off the floor.<br>
<em>Fix:</em> Some upper back rounding is normal in heavy deadlifts at the elite level (the bar path is more efficient with a slight thoracic round). However, lumbar rounding is a separate issue. Strengthen the spinal erectors with hyperextensions, good mornings, and Romanian deadlifts. Check hip height - hips too low force lumbar flexion. Check lat engagement - lats bracing the lower back reduces lumbar rounding under load.

<strong>Not achieving full lockout</strong><br>
The lift is red-lighted because the hips are not fully extended at the top, or the shoulders are not back, or both.<br>
<em>Fix:</em> Cue 'hips through and stand tall' at the top. Add glute-focused accessory work (hip thrusts, glute bridges). Rack pulls from just below the knee reinforce the top-end position and build lockout strength specifically.

<h3>Setup Cues</h3>
<ul>
<li>'Bar over mid-foot' - positions the bar at the mechanically optimal starting point</li>
<li>'Protect your armpits' - engages the lats before the pull</li>

<h3>Pull Phase Cues</h3>

<li>'Wait for the down command' - prevents early bar drop (red light)</li>
</ul>

Programming the Deadlift for Powerlifting

<p>The deadlift is the most taxing of the three lifts on the central nervous system and requires the most recovery time. Most powerlifters deadlift one to two times per week. Attempting to deadlift heavy three or four times per week without very careful management of volume and intensity leads to stalled progress or injury far more reliably than it leads to rapid improvement.</p>

<h3>Frequency Guidelines</h3>
<ul>
<li><strong>1x per week (heavy):</strong> Appropriate for advanced lifters whose deadlift is already strong and who generate significant fatigue from heavy sets. One true heavy session with variation work on the second session if desired.</li>
<li><strong>2x per week:</strong> The most common approach for intermediate to advanced lifters. One heavy competition-style session and one lighter session using a variation (Romanian deadlift, deficit deadlift, rack pull, or stiff-leg).</li>
<li><strong>3x per week:</strong> Can work for novice and early-intermediate lifters where loads are light enough that full recovery happens within 48-72 hours. Reduce as loads become genuinely heavy.</li>
</ul>

<h3>Key Accessory Exercises for the Deadlift</h3>
<ul>
<li><strong>Romanian deadlift (RDL):</strong> The single best deadlift accessory for most lifters. Trains the hamstrings and glutes through a full range of motion with constant tension, directly building the posterior chain strength that drives the competition deadlift. Use 3-4 sets of 6-10 reps at moderate weight with a slow eccentric.</li>
<li><strong>Deficit deadlift (2-4 cm deficit):</strong> Increases range of motion, strengthening the pull off the floor specifically. Targets the sticking point between the floor and the knee. Use at 75-85% of competition deadlift for 2-4 sets of 2-4 reps.</li>
<li><strong>Rack pull (from just below the knee):</strong> Removes the hardest part of the pull and allows supra-maximal loading to build lockout strength. Highly specific to the top half of the deadlift. Use when lockout is the limiting factor.</li>
<li><strong>Paused deadlift (pause just below the knee):</strong> Forces you to maintain position at the most common breakdown point. Also builds mental focus and positional strength through the mid-range. Use at 70-80% for sets of 2-3 reps.</li>
<li><strong>Good morning:</strong> Targets the spinal erectors, glutes, and hamstrings in a hip-hinge pattern very similar to the top half of the deadlift. Builds the posterior chain without the grip demand of a loaded bar. Use 3-4 sets of 6-10 reps at moderate weight.</li>
<li><strong>Farmer's carry and loaded carries:</strong> Develop grip strength, core stability, and total-body tension under load - all directly relevant to the deadlift. 3-4 sets of 30-40 metre carries with heavy dumbbells or farmer's handles.</li>
<li><strong>Back extension and reverse hyperextension:</strong> Direct spinal erector work without axial loading. Essential for building lower-back endurance and resilience. Use at the end of sessions for 3-4 sets of 10-20 reps.</li>
</ul>

<h3>Managing Deadlift Fatigue</h3>
<p>Because the deadlift is so taxing, it is common for lifters to overtrain it. Signs of deadlift-specific overtraining include a persistent heaviness in the lower back, decreasing performance week over week despite adequate sleep and nutrition, and a reluctance to approach the bar. If these symptoms appear, reduce training max by 10%, lower volume for 2-3 weeks, and reassess.</p>
<p>Conversely, many lifters under-train the deadlift out of fear of fatigue and then find it lags behind the squat and bench at meets. The key variable to monitor is weekly tonnage (total kilograms lifted in deadlift sessions) rather than peak intensity alone. Steady increases in tonnage over months, even if the week-to-week sessions feel manageable, produce consistent strength gains.</p>

<h3>Grip Training</h3>
<p>Grip is a limiting factor for many lifters, especially as loads approach 200+ kg. Build grip by using double overhand grip for all sets up to your top set, delaying the switch to mixed grip as long as possible. Add farmer's carries, plate pinches, and barbell holds at lockout to develop grip-specific strength. Hook grip, while painful to learn, is the long-term elite solution - it eliminates the bilateral muscular imbalance created by mixed grip and is the standard at the highest levels of the sport.</p>

<h3>Peaking for Competition</h3>
<p>The deadlift responds well to a moderate peak: reduce volume significantly in the 3-4 weeks before the meet while keeping at least one heavy pull per week to maintain neural drive. Many lifters pull their final heavy single 2-3 weeks out, then drop to moderate intensities (75-85%) in the final two weeks. Avoid deadlifting heavily the week before a meet - the deadlift takes longer to recover from than the squat or bench and arriving at the platform fatigued is a direct cause of missed lifts.</p>
