<p>The squat is the first of the three powerlifting disciplines and sets the tone for your total. In competition, you must descend until the top surface of the thighs at the hip joint is lower than the top of the knees - commonly called 'breaking parallel'. You then stand back up to a fully locked-out position.</p>

<li><strong>Depth:</strong> The crease of the hip must drop below the top of the knee. This is a visual standard judged from the side.</li>
<li><strong>Commands:</strong> After unracking, you wait for the 'Squat' command before descending. After completing the rep, you wait for the 'Rack' command before stepping back. Racking before the command is an automatic red light.</li>
<li><strong>No downward oscillation:</strong> Any upward movement that reverses back downward once the ascent has begun results in a red light.</li>
<li><strong>Bar position:</strong> The bar must rest on the upper back. A so-called 'neck squat' with the bar across the traps only is legal; front squats are not.</li>
<li><strong>Foot position:</strong> Feet must remain flat on the platform throughout the lift. Heel raise causes a red light.</li>

Setup: Building Your Foundation
<h3>Stance Width</h3>
<p>Stance width is highly individual and determined largely by hip anatomy - specifically, the orientation and depth of your hip sockets. A general starting point is slightly wider than shoulder width with toes turned out 15 to 30 degrees. Lifters with deeper hip sockets typically tolerate narrower stances; those with shallower sockets often squat more comfortably with a wider stance that allows the femur to clear the pelvis at depth.</p>
<p>Test your anatomy: squat to depth with no weight and find the position that feels most stable and unrestricted at the hips. That is your template stance.</p>
<h3>Bar Placement: High Bar vs Low Bar</h3>
<p><strong>High bar:</strong> The bar sits across the upper trapezius, just below the C7 vertebra. This produces a more upright torso, places greater demand on the quadriceps, and suits lifters with good ankle mobility. Olympic-style squatters default to high bar.</p>
<p><strong>Low bar:</strong> The bar sits approximately 5-8 cm lower, resting on the rear deltoids and spine of the scapula. This shifts the torso to a more inclined angle and engages the posterior chain - glutes and hamstrings - more heavily. Most competitive raw powerlifters use low bar because the shorter effective moment arm at the hip allows heavier loads.</p>
<p>To feel the low bar position: retract your shoulder blades hard, externally rotate your arms, and squeeze the rear delts to form a muscular shelf. The bar should sit in the groove created by this position, not balance on bone.</p>
<h3>Hand Position</h3>
<p>Grip the bar as narrow as your shoulder mobility allows without pain. A narrower grip creates greater upper-back tightness. Common widths are just outside shoulder width (low bar) to slightly wider. Thumbless 'suicide grip' is permitted but not recommended - use a full grip with thumbs wrapped around the bar.</p>
<p>Keep the wrists neutral or slightly extended. Allowing the wrists to fold back under the bar transfers load to the joints rather than the muscles and can cause wrist and elbow pain over time.</p>
<h3>Unracking</h3>
<p>Walk the bar out with the minimum number of steps - ideally two or three. Set your stance on the first step back, adjust on the second, and be still before receiving the Squat command. Every additional step wastes energy and increases the risk of losing position under a heavy bar.</p>
<p>Unracking sequence: set the bar in position, take a big breath and brace, drive the hips under the bar to stand up (do not squat the bar off the hooks), step back left-right-left, set stance, receive command.</p>
Descent: Controlled and Deliberate
<h3>Bracing</h3>
<p>Intra-abdominal pressure (IAP) is your primary spinal stabiliser under load. To create maximum IAP, take a full breath into your belly (not your chest), hold it, and brace your entire midsection as if you are about to be punched. This is the Valsalva manoeuvre. You should feel the entire circumference of your trunk - front, sides, and lower back - expand outward against your belt if you are wearing one.</p>
<p>Brace before you unrack and maintain pressure throughout the entire rep. Release only after you receive the Rack command and the bar is back in the hooks.</p>
<h3>Initiating the Descent</h3>
<p>Break at the hips and knees simultaneously. A common error is breaking at the hips first (a good morning pattern) or the knees first (a pure knee-bend that dumps forward). Think of sitting back and down at the same time.</p>
<p>The descent should be controlled but not excessively slow - around 2 to 3 seconds is typical. A controlled eccentric loads the stretch reflex, which contributes to a stronger reversal at the bottom.</p>
<h3>Knee Tracking</h3>
<p>Drive the knees out in the direction of the toes throughout the descent. Knees caving inward (valgus collapse) during the descent reduces power and places the knee in a compromised position. Actively pushing the knees out also opens the hips for greater depth with less pelvic restriction.</p>
<p>Tactile cue: if wearing knee sleeves, feel the outside edge of the sleeve pressing against something as you push your knees out.</p>
<h3>Tempo</h3>
<p>Most elite lifters descend at a moderate, controlled pace - not diving under the bar, but not grinding down either. A dive (very fast descent) can create a bounce at the bottom that is useful for stretch-shortening cycle but difficult to control and risks depth misses from bouncing back up too quickly. A very slow descent burns energy before the hardest part of the lift.</p>
Bottom Position and Depth
<h3>What 'Parallel' Looks Like</h3>
<p>Depth is judged visually from the side by the centre judge. The standard is that the top surface of the thigh at the hip crease must be below the top of the kneecap. This is more depth than many lifters realise when they first start training. Film your squats from the side until you have an accurate internal sense of where parallel is.</p>
<h3>Depth Cues That Work</h3>
<ul>
<li><strong>'Hamstrings to calves':</strong> Feel the back of your thigh touch or approach the back of your lower leg. This guarantees depth for most body proportions.</li>
<li><strong>'Crease below cap':</strong> Think specifically about the hip crease dropping below the kneecap.</li>
<li><strong>'Sit into it':</strong> Rather than trying to stop at parallel, squat to a natural, comfortable bottom position. For most people, a relaxed bottom position is well below the required depth.</li>
</ul>
<h3>Common Depth Issues</h3>
<p><strong>High squats:</strong> Usually caused by misjudging depth, limited ankle mobility causing early heel rise, or limited hip mobility creating a wall above parallel. Fix ankle mobility with stretching and elevated heel work; fix hip mobility with deep squat holds and mobility drills.</p>
<p><strong>Consistent red lights from one judge:</strong> You may be hitting depth from certain camera angles but not others. The side judge's view is the most critical. Film from directly to the side at hip height.</p>
<p><strong>Butt wink:</strong> Posterior pelvic tilt at the bottom is common but its severity matters. Mild rounding of the lower back at the very bottom of a squat is seen in most lifters and is generally not a safety or judging issue. Excessive rounding throughout the movement is worth addressing via hip and ankle mobility work.</p>
Ascent: Driving to Lockout
<h3>Drive Pattern</h3>
<p>The ascent begins by driving the floor away from you. Think 'spread the floor' - push your feet outward (not literally, they do not move) to activate the glutes and create rotational tension. Drive the hips up and forward simultaneously.</p>
<p>For low bar squatters, the chest and hips should rise at the same rate. If the hips shoot up faster than the chest, the bar path shifts forward and you grind into a good morning. If the chest rises too fast, you pitch the hips forward prematurely and lose posterior chain engagement.</p>
<h3>Head Position</h3>
<p>Keep a neutral or slightly upward gaze. Looking straight down causes the chest to fall. A fixed gaze point on the wall slightly above eye level gives most lifters a stable reference and keeps the torso angle consistent.</p>
<h3>Common Sticking Points</h3>
<p><strong>Just above parallel:</strong> This is the most common sticking point and usually indicates a weakness in the posterior chain at that joint angle. Box squats, paused squats at the sticking-point position, and Romanian deadlifts target this area directly.</p>
<p><strong>Mid-range:</strong> A mid-range stall often signals overall quad weakness or loss of tightness. Front squats and tempo squats help reinforce position and strength through the full range.</p>
<p><strong>Lockout:</strong> Failing to lock out fully - hips not fully extended - is a technical fault that causes red lights. Cue 'hips through' or 'squeeze the glutes at the top' to ensure full extension.</p>

<strong>Caving knees (valgus collapse)</strong><br>
Knees track inward during the descent or drive phase, reducing power and placing the knee in a vulnerable position.<br>
<em>Fix:</em> Actively cue 'knees out' throughout the entire lift. Add banded squats with a band around the knees to create external feedback. Strengthen the hip abductors with lateral band walks and clamshells.

<strong>Hips shooting up on the ascent</strong><br>
The hips drive up first, leaving the chest behind and converting the squat into a partial good morning.<br>

Programming the Squat for Powerlifting
<p>Technique only develops if you squat frequently enough and with enough volume to ingrain movement patterns. For most raw powerlifters, squatting two to three times per week produces the fastest technical and strength gains. One session can be a heavy main effort; the others serve as technical practice at moderate intensity.</p>
<h3>Frequency and Volume by Training Age</h3>
<ul>
<li><strong>Novice (0-12 months):</strong> Squat three times per week. Full-body sessions work well here - programmes like Starting Strength and GZCLP include the squat every session. Novices improve from session to session and benefit most from sheer repetition of the movement pattern. Volume per session is moderate (3 sets of 5 or similar) because the load is manageable and recovery is fast.</li>
<li><strong>Intermediate (1-3 years):</strong> Progress slows to weekly rather than session-to-session. Two to three squat sessions per week with more deliberate programming - one heavy day, one medium day, one technique/volume day. RPE-based programming suits this stage well: aiming for a top set at RPE 8-9 and backing off for volume sets at 70-75% of that.</li>
<li><strong>Advanced (3+ years):</strong> Progress is monthly or slower. Periodised approaches like block periodisation (accumulation, intensification, realisation blocks) or conjugate methods become relevant. Volume and intensity are managed across weeks and mesocycles rather than within single sessions.</li>
</ul>
<h3>Key Accessory Exercises for the Squat</h3>
<p>No squat programme should consist of only the competition squat. Accessory work addresses weaknesses, builds volume without excessive central fatigue, and reinforces correct movement patterns.</p>
<ul>
<li><strong>Paused squat:</strong> Pause 1-2 seconds at the bottom. Eliminates the stretch-shortening bounce, forces you to own depth, and builds strength through the sticking point range. Use at 80-85% of regular squat weight.</li>
<li><strong>High-bar squat (for low-bar specialists):</strong> More upright torso, greater quad demand. Transfers well to squat strength without the same spinal loading as heavy low-bar work. Excellent for moderate-volume sessions.</li>
<li><strong>Box squat:</strong> Squat to a box set at or just below parallel. Teaches the sit-back pattern, strengthens the posterior chain, and is useful for lifters who struggle with depth or sticking points just above parallel.</li>
<li><strong>Romanian deadlift / stiff-leg deadlift:</strong> Builds the hamstrings and glutes that drive the ascent. A weak posterior chain shows up as the hips shooting faster than the chest on the way up.</li>
<li><strong>Leg press and leg extension:</strong> Direct quad hypertrophy without spinal load. Useful for adding quad volume when the competition squat volume is already high in a peaking block.</li>
<li><strong>Tempo squat (3-0-3 or 4-0-1):</strong> Slow eccentric and concentric eliminates the bounce, builds positional strength, and exposes technical weaknesses that speed hides. Use at 60-70% for sets of 3-5 reps.</li>
</ul>
<h3>Peaking for Competition</h3>
<p>In the 4-6 weeks before a meet, volume drops and intensity rises. A typical peak involves reducing total sets per session while increasing the percentage of one-rep max used. The final week (meet week) usually involves only 1-2 light sessions to maintain neural activation without accumulating fatigue. Avoid testing a true maximum in the two weeks before competition - save the personal record for the platform.</p>
<h3>When to Add a Belt</h3>
<p>A lifting belt is not a crutch - it is a tool that, when used correctly, improves intra-abdominal pressure and allows heavier training loads. Most coaches recommend building a foundation of beltless squatting (at least 6-12 months) to develop intrinsic core strength before relying on a belt. Once introduced, use the belt on your heaviest sets (top sets above 85%) and train beltless for lighter volume work to maintain unassisted core development.</p>
